    Why This Workout Works

    Leg day is uniquely productive because the lower body carries far more muscle mass than the upper body — the quads, glutes, and hamstrings together are the largest muscle group in the body. Training them hard has systemic effects that isolation upper-body work can't replicate: higher testosterone and growth hormone response acutely, better insulin sensitivity, and more calories burned per session. The mix of bilateral (squat, leg press) and unilateral (walking lunges) work here also corrects side-to-side imbalances that show up as knee valgus during sport or hiking.

    Who It's Best For (and Who Should Modify)

    Best for lifters comfortable squatting to at least parallel with a loaded barbell and who have no active knee or lower-back injuries. Modify if you have patellofemoral pain (swap leg extensions for reverse Nordics and use a heels-elevated squat), or if your hamstrings cramp on RDLs — that's a sign the load is too high for your current hinge tolerance and you should cut the weight by 30% and rebuild.

    Common Form Mistakes to Avoid

    • 1.Letting the knees cave inward during squats and lunges. Drive the knees out over the middle toes throughout the whole rep — glute engagement stops the valgus collapse.
    • 2.Turning walking lunges into a race. The point is time under tension per leg; step long, drop the back knee under control, and pause briefly at the bottom.
    • 3.Half-repping calf raises. Calves have a huge range from full stretch to full contraction — sink the heel below the platform, then press all the way up onto the big toe.

    How to Progress Over Time

    Squats respond well to a periodized wave — three weeks adding 5 lb per session, one deload week at 80%. For leg press, prioritize adding a plate over adding reps once you're at the top of the range. Add tempo (three-second lowering phase) to lunges before adding load; most people can't cleanly load lunges heavier than 25 lb dumbbells without form breakdown until they own the tempo version.
